How to Break Through a Weight-Loss Plateau
When I first meet with someone to work on their nutrition for weight loss, we work together to set a realistic goal and timeline. Often, clients will say they want to lose 1–2 pounds per week, which sounds doable but can be very difficult to achieve consistently. I like to point out that losing 1 pound per week would result in 52 pounds of weight loss over a year, while 2 pounds per week would equal 104 pounds!
Instead of focusing solely on a weekly number, we work through the timeline for a specific goal, plan for challenges that may arise along the way, and discuss how we will handle periods when weight loss slows down.
Weight loss rarely happens in a perfectly straight line. It’s very common to lose weight consistently at first and then see progress slow or stop. Here are some of the reasons you might experience a slowdown in progress—or what looks like no progress at all.
Adaptive Thermogenesis: Your Body Burns Fewer Calories After You Lose Weight
A person’s body mass influences their basal metabolic rate, or BMR. BMR is an estimate of how many calories your body burns at rest—in other words, the energy needed to keep basic functions like your heart, brain, lungs, and other organs working.
As you lose weight, this number typically decreases because a smaller body generally requires less energy to maintain. In addition, during weight loss, the body may reduce energy expenditure somewhat beyond what would be expected from the change in body size alone. This phenomenon is known as adaptive thermogenesis.
An extreme example often discussed in weight-loss research is The Biggest Loser. Researchers who followed former contestants found substantial reductions in resting metabolic rate following their dramatic weight loss, with some degree of metabolic adaptation persisting years later. This helps illustrate why maintaining very large amounts of rapid weight loss can be physiologically challenging. It isn’t simply a matter of motivation or willpower.
To account for decreasing energy needs during weight loss, calorie needs should be reassessed throughout the process rather than assuming that the calorie target you started with will continue producing the same results indefinitely. I also sometimes recommend planned periods at maintenance calories during a prolonged weight-loss phase, particularly when diet fatigue is becoming significant.
This reason for a weight-loss plateau can be tricky, but it can be managed with the right plan.
Metabolic Adaptation: Hunger, Cravings, and Diet Fatigue Increase
Anyone who has ever been on a diet knows that maintaining a calorie deficit can become more difficult over time. People often blame themselves for becoming less consistent with calorie tracking, indulging more when they’re with friends, or simply getting tired of constantly thinking about food.
What many people don’t realize is that weight loss can also trigger biological changes that make maintaining that deficit more difficult. As body weight decreases, changes in hormones and appetite regulation can increase hunger and reduce feelings of fullness. At the same time, your body may become more energy-efficient.
These responses make sense from a biological perspective: the body has systems designed to defend against prolonged energy deprivation and weight loss. The greater and more prolonged the calorie restriction, the more challenging maintaining the deficit may become for some people.
So, while decreased dietary adherence can certainly contribute to a plateau, it isn’t always as simple as someone “losing motivation.” The biological response to weight loss can make maintaining the behaviors that produced the initial weight loss increasingly difficult.
Planned periods at maintenance calories may help make a long-term weight-loss plan more sustainable for some people. Prioritizing protein, fiber-rich foods, fruits and vegetables, and other filling foods can also help manage hunger while creating dietary habits that are easier to maintain.
Reduction in NEAT: You May Be Moving Less Without Realizing It
NEAT, or non-exercise activity thermogenesis, includes the energy you expend through activities that aren’t sleeping, eating, or intentional exercise. This includes things like walking, standing, household activities, fidgeting, taking the stairs, and simply moving around throughout the day.
During prolonged calorie restriction and weight loss, spontaneous activity can decrease. You might sit a little more, take fewer steps, fidget less, or generally become less active without consciously deciding to do so.
This means someone could continue doing the exact same workouts each week while burning fewer calories throughout the rest of the day.
One way to counteract this is to monitor steps and overall daily activity. Small habits can make a difference: choosing a parking spot farther away, taking the stairs when possible, getting up periodically if you work at a desk, and taking a short walk after meals. Structured exercise is important, but it isn’t the only movement that contributes to your total daily energy expenditure.
The Scale Doesn’t Tell the Whole Story
Scale weight and body fat are not the same thing.
Someone can lose weight without losing a proportional amount of body fat, particularly if they are also losing muscle. On the other hand, someone can experience very little change in scale weight while losing fat and maintaining—or potentially gaining—lean mass.
Building muscle while losing fat at the same time, often called body recomposition, is possible, although how easily it happens depends on factors such as training experience, starting body composition, nutrition, and the size and duration of the calorie deficit.
Sometimes a lack of movement on the scale has nothing to do with a lack of fat loss at all. Changes in water retention can temporarily mask changes in body fat. Your body can retain additional water after a high-sodium or high-carbohydrate meal, during different phases of the menstrual cycle, after a difficult workout, or following a poor night’s sleep.
That’s why it’s important to track multiple indicators of progress rather than relying on body weight alone. Progress pictures, waist and other circumference measurements, how your clothes fit, improvements in strength or fitness, and changes in energy levels can all provide additional information about your progress.
How to Break Through a Weight-Loss Plateau
Working with a licensed dietitian nutritionist can help you determine what may be contributing to a weight-loss plateau and decide whether anything actually needs to change.
Before immediately cutting calories further, consider whether you’re experiencing a true plateau or simply normal fluctuations in body weight. Look at your weight trend over several weeks rather than reacting to a few days without movement.
If your progress has truly stalled, a few strategies to consider include:
- Prioritize protein and resistance training to help preserve lean mass during weight loss.
- Monitor daily movement and steps in addition to structured exercise.
- Reassess your calorie needs after significant weight loss.
- Improve sleep and recovery where possible.
- Track progress beyond the scale using measurements, photos, clothing fit, strength, and other indicators.
- Consider a maintenance phase if you’ve been dieting for an extended period and hunger or diet fatigue is becoming difficult to manage.
Most importantly, don’t assume that a plateau means you’ve failed or that you immediately need to eat dramatically less. Weight loss is rarely linear. Understanding why your progress has slowed can help you make a targeted adjustment instead of simply becoming more restrictive.
